- 0:27Thank you guys. Well, thank you for having me.
- 0:31I was going to say, do you want me to go ahead and get right
- 0:33into this? Yeah, Coach, you're good to go.
- 0:36Perfect. OK, cool.
- 0:38Well, you know, I was going to say I was asked to give you guys
- 0:44a a talk and a presentation today upon, you know, how would
- 0:47I start early season training? You know, a lot of this all
- 0:51detailed somewhat towards of course, high school.
- 0:54If there's any college coaches that are happen to attend this
- 0:59by chance and I don't touch on something that you might have a
- 1:03question about. And even with the high school
- 1:05coaches, feel free reach out to me over Instagram.
- 1:12I would say e-mail, but I get a lot Instagram.
- 1:14I'm more likely to see it. So I just want to preface that
- 1:17before I get into this, just so if anyone needs any questions or
- 1:21help, reach out and I'll be more than happy to help out.
- 1:26But you know, so my time as a college coach prior to that, you
- 1:31know, I was fortunate enough to help out a little bit volunteer
- 1:35wise and I was also lucky enough to where I was able to help out
- 1:40high school level 2. So I don't have an abundance
- 1:43amount of high school experience, but you know, I have
- 1:47helped out a couple years with that.
- 1:48So, you know, I know how it goes a lot of times with, you know,
- 1:52preparations and kids that do multiple sport and, you know,
- 1:57the challenges and how it goes. But that being said, I do have
- 2:01some experience with it. So I'm hoping what I can share
- 2:03today will help you guys out in torrent in terms of just, you
- 2:07know, the preparations, getting things ready and just trying to
- 2:11build a solid foundation that will, you know, stick with you
- 2:14through the season and help lead to success for you all.
- 2:18So, you know, I'll start off with the lifting portion of it
- 2:23and then I'll transition to the throwing as well.
- 2:26So, you know, when it comes to lifting, I know especially in
- 2:31high school, you'll have a lot of athletes that might have
- 2:37little to no experience when it comes to certain movements.
- 2:41So, you know, starting off simple is best.
- 2:44Of course, I'm sure anybody that you talked to today will
- 2:47probably say the same thing, but you know, basic movements and
- 2:51you know, in the early season, you know, you need to get some
- 2:54general prep in and you know, some also some high volume in
- 2:59the weight room. And so whenever I say high
- 3:01volume, I mean high volume and low intensity.
- 3:05And so that kind of helps build up the bass and the
- 3:06conditioning. And also the thing that I like
- 3:09about that too, is for someone that's young and that needs to
- 3:13learn how to do the movements, you can think about it as that's
- 3:16practice for the movement, if you will.
- 3:19You know, So let's say like someone's brand new to, you
- 3:24know, a squat, a front squat or a back squat.
- 3:27You know, it's like if they're needing to get into shape and
- 3:30you're starting them off with, let's just say, you know, 3 by
- 3:3410, four by ten or something like that.
- 3:37You know, it's you, you keep it light for someone that's
- 3:39learning it and you let them go through the motion.
- 3:42And, you know, if you have a lot of people and you're trying to
- 3:46teach them in terms of depth and everybody's going at the same
- 3:48time, that's where you can kind of put in a little bit of a
- 3:51lower box to teach them like on the depth that they need to go
- 3:55to, to where it can kind of be a little bit of a touch and go
- 3:59just again, things that help with an immediate feedback.
- 4:03You know, where someone that's new, they're not going to want
- 4:07to go all the way down and stuff like that.
- 4:09And, and hitting depth is going to be a little bit of a
- 4:11challenge. So having a box or a ball or
- 4:13something like that and can be helpful.
- 4:17You know, and the, and the same kind of goes in terms of like,
- 4:19of course, Olympic lifts. Everybody has a different
- 4:21thought when it comes to that. And you know, everybody honestly
- 4:26into A to a certain point can be right into what program works
- 4:30for them. You know, for me, I with my
- 4:34Olympic lifts with I'll just speak with cleans because I
- 4:37would say with someone that is potentially brand new, you know,
- 4:41starting them off with the clean is going to be way easier than
- 4:45potentially the snatch. And you know, from a, you know,
- 4:49risk benefit too. You know, a light snatch isn't
- 4:52bad, but you're talking about something that's going to be
- 4:54over their head. So you don't want to grip the
- 4:56slip, drop it on their head or go backwards and you know,
- 5:00something bad happens there. But with a clean, you know,
- 5:03because it's not as full range, it's not over their head.
- 5:06And to be a little bit safer. So, you know, when it comes to
- 5:09teaching the clean in terms of volume, you know, I mean, I've
- 5:14went as much as, you know, five sets of eight.
- 5:17And it honestly becomes more, you know, conditioning and
- 5:21cardio than anything. But it also helps teach them
- 5:25again, practicing the movements, you know, into how it's executed
- 5:29and done. And you know, and I've done it
- 5:32before too, where I haven't done as high a volume on like the
- 5:36Olympic Cliff, like the clean like that with 5 by 8.
- 5:39And I would say that for me personally, whenever I've
- 5:42started to that point, even if the intensity is down, I see
- 5:46greater benefits once we start to lower the reps and up the
- 5:49intensity when that time comes. So you know, that's my
- 5:53recommendation when it comes to that.
- 5:55The same can be done on the bench press as well, of course,
- 5:59you know, the squats and the bench, I'll go up to five sets
- 6:03of 10 as well, especially early season.
- 6:06And I can't perhaps sit enough of the intensity being low,
- 6:10especially for someone new that's just learning the
- 6:12movements, you know, build slowly.
- 6:15You got plenty of time to get to the points where you might want
- 6:18them to get to, you know. So again, I'm just talking, you
- 6:22know, early season, if they're starting now or even potentially
- 6:26if they're coming right out, right off of another sport, you
- 6:29know, give them a chance to get reconditioned, you know, and
- 6:32that can take, you know, four to six weeks.
- 6:35And then from there then you can start working down in the Rep
- 6:38range and start bumping up the intensity some more from there.
- 6:43But again, just the preps that I am talking, you know, early
- 6:46season, pre season, getting things started here at this
- 6:49point when it comes to working with after your main lift.
- 6:55So your main lifts essentially will be as I'm sure most would
- 6:58know. You know, your squat, your
- 7:01bench, you can include your deadlift in that.
- 7:04The Olympic lifts, you know, your cleans and such.
- 7:09You know, you want to do your main lifts first.
- 7:11And then after that, you know, I always pick depending on how
- 7:15much time that you have and I'll get into the sets and reps that
- 7:19I would work in to help you with time management as well.
- 7:22But you know, you can pick anywhere from 4:00 to up to
- 7:26honestly, even 8 different auxiliaries that you can plug in
- 7:30for your athletes right after their main lifts for the days
- 7:34that you lift, you know, and so for auxiliaries, I like to pick
- 7:39things to essentially, if you will make the body whole and to
- 7:43help with conditioning as well. You know, so let's say like as
- 7:46an example, like on a day you're hitting bench press, you know,
- 7:51to help the, if you will, the counter movement, you know,
- 7:54that's where I'll work, you know, rows and, and more so like
- 7:58lat pull down and then and your back, you know, to kind of
- 8:01support the front, if that makes sense, you know, And so it's
- 8:04like whatever my main lifts are that day, I'm trying to plug
- 8:07something of the opposite, you know, to help support that as
- 8:11well as like I always like to at least have some type of lower
- 8:14body workout and for the auxiliaries just to help again,
- 8:19build late conditioning. And you know, depending on how
- 8:23you program it, even proprioceptiveness, you know,
- 8:26especially nowadays if you have athletes that are just so, you
- 8:29know, one of an athlete or someone that's never done
- 8:33anything athletic before, you know, they're still developing
- 8:36and learning how to use their bodies and whatnot.
- 8:39And so one of the ways that I tried to teach, you know, them
- 8:43learn their kinesthetics, if you will, and how to, you know, find
- 8:46their balance. And the proprioceptive is, you
- 8:48know, whenever I do anything with the lower body, I'll do
- 8:51unilateral lifts. So like, let's say like 1
- 8:55legged, let's call it like split squats or I'll even like with a
- 8:59calf raise, like I'll do like a single leg calf raise with no
- 9:03shoes on. Working on balance, making their
- 9:06feet actually feel the ground, you know, and actually learning
- 9:10how to use their, their arch, their feet, their support, and
- 9:14you know, all the stability muscles, if you will, you know,
- 9:17same thing glute bridges. I'll work, you know, glute
- 9:20bridges with both feet on the ground.
- 9:21And I'll also work single leg glute bridges as well, you know,
- 9:26and I've noticed a lot of improvements even in my athletes
- 9:29at the college level, you know, because I'll even have athletes
- 9:32that come in that might not have a, you know, a long training
- 9:37age, if you will, or has done any type of other athletic
- 9:43activity when they were younger. So in order to build that,
- 9:46that's where I'll work in different things like that
- 9:48balance activities as well, you know, and, and always trying to
- 9:52make sure it's with their shoes off.
- 9:54Now, that being said, of course, I'm not going to have them with
- 9:56their shoes off right by, you know, the free weights, if you
- 10:00will, you know, to wear a plate could drop on their foot.
- 10:03Of course, you know, always looking to make sure I'm not
- 10:05going to put someone in harm's way, you know, but again, just
- 10:09kind of as an example from there, you know, from there,
- 10:13kind of like I mentioned in terms of the other auxiliaries,
- 10:16you know, just kind of working full body.
- 10:18You also want to try to identify, you know, it, it gets
- 10:23tougher whenever you have a big group of athletes, you know, but
- 10:27still, you know, you want to try to identify, you know, OK,
- 10:32what's some weakness, what's some imbalances that I'm
- 10:35noticing that some of these individual athletes are having
- 10:39any and even in my group, you know, just to try to give a
- 10:43quick example, you know, it's like if someone has a hard time,
- 10:47you know, loading lateral or if you will in in the throat
- 10:50staying on their left to get around the left out of the back
- 10:54in a rotational event. You know, that's usually where,
- 10:58you know, there's a lot of different ways you can go about
- 10:59it. But you know, the first thing
- 11:01I'll check is, you know, their lateral strength and stability.
- 11:07And then that usually comes from, you know, how strong is
- 11:09their glute need, you know, their lateral quad and even a
- 11:13little bit in the terms of like their vastus medialis.
- 11:16And so that's the teardrop muscle that's kind of right by
- 11:19your kneecap. But that go, in my opinion, that
- 11:22coincides with a little bit of your glute need.
- 11:25So if I noticed that, and to be honest, it's never just one
- 11:30person, it's several that I kind of noticed in my group.
- 11:33So as soon as I notice that, I'll add an, you know, like side
- 11:38squats, minivan, lateral steps and different things like that
- 11:43to be able to hit, you know, that movement and, and it's
- 11:49always not for Max strength, it's always execution, you know,
- 11:54to be able to kind of go from there because I'd rather it be
- 11:56done right to where they're actually targeting the muscles
- 11:59that I'm looking for them to hit the right way rather than
- 12:02loading up as heavy as you can. Because again, and I'm sure most
- 12:06people probably know in the auxiliaries especially, it's
- 12:09like if you loaded up a lot, you're always trying to go to
- 12:12the bigger muscle group rather than the smaller muscle group
- 12:14that you could be potentially trying to target when it comes
- 12:19to sets and reps within those auxiliaries that you would
- 12:22choose to build around your athlete and your group.
- 12:26You know, there's several different ways that you can kind
- 12:28of go about this depending on the time that you have.
- 12:31And honestly, even what's your goals for your group?
- 12:35You know, I've done two different ways, if you will.
- 12:38So again, speaking in terms of pre season, if you're looking
- 12:42for hypertrophy, building muscle, again, high reps,
- 12:46concentrated reps, you know, and even sets from that, you know,
- 12:51I'll start off with again, depending the exercise, you
- 12:54know, like a like a 4 by 10 or a four by 12, four sets of 10 or 4
- 12:58sets of 12, you know, and am I especially starting off, you
- 13:04know, start them off lighter, teaching the movements,
- 13:06everything's controlled and done right.
- 13:08And if it's easy, then you know, next set, move up 5 lbs, next
- 13:12set, move up 5 lbs. So like dumbbell row, just as an
- 13:15example, you know, doing a dumbbell row, teaching them good
- 13:19posture, not being sloppy with it, you know, staying braced
- 13:24too. Not to get off track here, but
- 13:26that's another thing that I've kind of noticed too with a lot
- 13:29of the athletes that I get in the last 10 years is a lot of
- 13:33them don't even know what bracing is, you know, and you
- 13:39know, and that's something that I used to think that would be
- 13:42taught, you know, at an elementary level.
- 13:44So keep that in mind too, that a lot of your athletes might not
- 13:47even know what bracing is. So, you know, instead of
- 13:50actually keeping their core tight and everything stabilized,
- 13:53they're probably trying to actually keep everything else
- 13:55tight, you know, all their other muscle groups, which I believe
- 13:59is incorrect. And I also think learning to
- 14:02brace and something like that, it brings, you know, really,
- 14:06really good transfer, you know, to everything, life in general
- 14:10and what they do athletically as well.
- 14:13So, you know, back to like a dumbbell row, you know, making
- 14:17sure that brakes properly and everything like that going
- 14:20through the movement, good range of motion, nothing's short or
- 14:23cheated, you know, And then from there, if they start off with
- 14:26like a 30 LB dumbbell and everything looks fine, move them
- 14:29up to 35, that looks fine up to 40 and so on and so forth.
- 14:33And, you know, and especially because this is conditioning,
- 14:37you know, it's like if it gets to the point to where they are,
- 14:42they even finished the workout and it's like, you know, that
- 14:44that was easy, that's fine. Next time, bump them up a little
- 14:47bit. You know, it's like I'd rather
- 14:49leave the day early season with, you know, thinking, OK, we could
- 14:53have done more than trying to push them to the point to where
- 14:56it's like, you know, everybody's on the floor early season in the
- 15:00weight room. You know, that's how you kind of
- 15:03get into, you know, the injury realm of things in, in my
- 15:06opinion. You know, again, once they get
- 15:08in shape, you know, you can go that route a little bit to to to
- 15:12an extent. But early season, first four to
- 15:15six weeks, you know, less is more.
- 15:19So again, you know, kind of like I mentioned, four sets of 10 or
- 15:2212, you know, with each exercise.
- 15:25I do realize that at times some people are strapped for time.
- 15:30They don't have, you know, all the time in the world in their
- 15:33weight room. They got to work around athletes
- 15:35and stuff like that. So that's where I also learned
- 15:40from, you know, a guy that's worked with a lot of
- 15:43professional athletes, you know, there's it's called the one by
- 15:4821 set of 20. And to get more information on
- 15:52this, you know, this is something that is readily
- 15:54available out there whenever you look it up and and you know,
- 15:58search it, Google it, whatever. So you can read a little bit
- 16:01more on the one by 20. Some people use 1 by 20 on every
- 16:05single thing that they do, including their main lifts.
- 16:08I don't do that. I'll use that at times for my
- 16:11auxiliaries if I feel like I'm strapped for time I need to get
- 16:16done or, you know, if I have someone that I want to build the
- 16:22body up a little bit more and build, you know, the joint,
- 16:26build the tendons, you know, and more things as such like that,
- 16:30you know. And so for someone that is
- 16:33brand, brand new, the one by 20 can be a great plus.
- 16:37Excuse me, a great place for them to start, you know, because
- 16:41again, it's one set, it's 20 reps Everything that you would
- 16:45need to do with it needs to be, you know, executed properly.
- 16:51So how the one by 20 with an auxiliary looks is, you know,
- 16:55again, I'm going to take the dumbbell row just as an example
- 16:58because I've talked about that, you know, let's say, OK, you
- 17:03know, we're going to go 1 by 20. Someone's not conditioned, you
- 17:07know, so their first few times doing this, they could
- 17:10potentially gas out. So I'm going to start with,
- 17:12let's just say as an example a 20 LB dumbbell.
- 17:16So as I choose the 20 LB dumbbell, it's going to be 20
- 17:21reps on each side and it's nice and controlled.
- 17:24You're not doing it as fast as you can.
- 17:26You know, if someone gets to let's say 16 to 18 reps, OK,
- 17:33that's fine. And that's all they can do
- 17:35without. If technique starts to break
- 17:36down, they're done. So it's like if they get to 16
- 17:39to 18, then OK, next time we do this, then you're going to do
- 17:43the 20 LB dumbbell again until you hit 20 reps.
- 17:48Let's say someone is really in shape and it's easy, you know,
- 17:53tell them, hey, if you can go past 20, go ahead, go to 242526
- 17:58reps, Then you know, next time, OK, I can probably move this
- 18:02person up to 30 lbs, you know, and go from there.
- 18:06On the opposite side of it, if someone's only able to get, you
- 18:10know, 10 reps, 12 reps, it's way too heavy.
- 18:14Basically tell them to stop, back it down however much you
- 18:19need to another 10 lbs and go from there and have them do it
- 18:23again and see where they're at from there, you know, So the one
- 18:27by 20, besides being good for like I mentioned, like you know,
- 18:31not only just the muscles. Hey gang, Mike Cunningham here.
