Latest / The Body Recomposition Revolution | Fat Loss and Strength for Women 35+ / How to Stop Losing Muscle After 30 Naturally and Why it Happens
Transcript
- 0:00Hey, welcome back ladies to the body recomposition revolution.
- 0:03This is Robin. Today we are going to dive into
- 0:07the science behind why women lose muscle after age 30 and
- 0:12what you can do to stop it. Some of the common wonderments I
- 0:16hear from my clients, from women on Instagram, from Spotify
- 0:21podcast, Apple podcast, in my e-mail can all kind of be boiled
- 0:25down to two questions. Which are why does my body feel
- 0:30softer or flabby? Or insert term not mine, yours
- 0:34term after I'm 30 even though I'm working out?
- 0:37Or why does fat loss feel harder even though I'm eating clean?
- 0:43Those two questions are always kind of rephrased and on repeat
- 0:48at all times. And I love them because I can
- 0:51answer them with science. Because it is absolutely not
- 0:54just you. It is not in your head.
- 0:57After age 30, women do start losing muscle.
- 1:01There are real physiological occurrences that are happening
- 1:05in your body and today you are going to learn what they are and
- 1:09how we can combat them. And before I begin, I would like
- 1:13to mention you might hear some pages because I at this moment
- 1:17have both copies of Doctor Stacey Sims book Roar and then
- 1:23her other book Next Level. These books are actually one of
- 1:26the reasons I started my business.
- 1:29All of my philosophies kind of coincide with Doctor Stacey Sims
- 1:32research, which primarily revolves around a woman's
- 1:35Physiology and how it changes after age 35 in relation to
- 1:40nutrition and your size and blah blah, blah.
- 1:42But if you hear pages, that is because they have my little
- 1:46fitness Bible on my lap and it's the work from Doctor Stacey
- 1:49Sims. So pre mentioning that.
- 1:51And if you are a reader, you can buy her books on Amazon.
- 1:55Again, they are Roar and Next Level, and they're also
- 1:58available on Spotify to listen to if you're more of a listener.
- 2:03Let's talk about muscle. Around age 30, women begin
- 2:06losing muscle at a very slow rate, about 3% per decade.
- 2:12And it does not seem like a big deal, but it really, really is.
- 2:17Because as a woman, one of your most precious and powerful
- 2:21assets is your muscle mass. Why is your muscle mass
- 2:26important? Well, that's going to dictate
- 2:28how independent you are in the future.
- 2:30But for aesthetic reasons, that's what gives your body
- 2:32shape. That's what gives you the toned
- 2:35look. Now, I hate the word tone, but
- 2:37I'm going to use it because I know you know what I mean.
- 2:39So we're speaking the same language.
- 2:41Toned means muscle. When you want a toned look, that
- 2:46means that you have less body fat and you can kind of kind of
- 2:49see the muscles on your body. So aesthetically, the amount of
- 2:52muscle you have, it matters, and more importantly, the amount of
- 2:56muscle you have determines how strong you are, how capable you
- 3:00are, how independent you will be 10/20/30 years from now.
- 3:05As I stated, your muscle after age 30, it does gradually
- 3:08decrease and that matters. That really, really matters.
- 3:11I'm using the term gradual, but 3% per decade, it really adds up
- 3:18quickly. It compounds and that's a huge
- 3:21problem. So by the time you're 404550,
- 3:25you're not just dealing with gaining fat, you're dealing with
- 3:29less muscle underneath your body.
- 3:31And remember, the muscle is what gives your body shape.
- 3:34So as you enter your 30s and you progress towards your 40s, your
- 3:3850s, and you start noticing, wow, my body looks a little bit
- 3:42different, hmm. My body's responding a little
- 3:45bit differently. Hmm.
- 3:47Well, this is science. It's because your muscle mass is
- 3:50gradually decreasing. Unless you do something to
- 3:53combat that, your muscle mass is getting lower, which means your
- 3:58body is going to take on a more not as toned look.
- 4:03Or you might have a skinny fat look if you're still keeping up
- 4:06with your cardio. And if you're not keeping up
- 4:07with any sort of lifting or physical activity, you're just
- 4:11going to be gaining weight, gaining fat, because muscle is
- 4:14also what keeps your metabolism higher.
- 4:18It is the determining factor in how you look.
- 4:22Now, apart from the obvious benefits that muscle has
- 4:26physiologically in terms of how it affects your quality of life,
- 4:29right now I'm just discussing aesthetically.
- 4:31So when women say I feel softer, I look different, I feel skinny
- 4:35fat. My body does not do what it used
- 4:38to do. They are not crazy in the least.
- 4:40We are just missing one piece. And it's not just fat gain, it's
- 4:45muscle loss. To really drive this point home,
- 4:48I have to read an excerpt from Doctor Stacey Sims book.
- 4:51It talks about the researchers of the landmark Framingham
- 4:54Disability Study and how they reported that 40% of women
- 4:58between the ages of 55 and 6445% of women between the ages of 65
- 5:06and 74, and 65% of women between the ages of 65 and 84 reported
- 5:13that they could not lift 10 lbs. 10 lbs.
- 5:18OK, that is like a case of toilet paper.
- 5:23That is nothing. Can you imagine not lifting 10
- 5:29lbs? That is where you are headed if
- 5:32you're not doing all the things to combat that.
- 5:36Now, if you're like me and you need to understand why, which
- 5:39most people do need to understand why to actually have
- 5:41a change in their behavior, there's a reason.
- 5:44There's a reason that you lose muscle after age 30, and it's
- 5:48hormonal. I wish I could rewind time back
- 5:51to when I had hired a professional to help me figure
- 5:55out what was going on with my body.
- 5:56You know, I had always been training and lifting and eating
- 5:58the things that I knew what to do.
- 5:59And after I turned 34 or five, Steph just wasn't doing the
- 6:04stuff. And my tuner kept saying, well,
- 6:07hormones this and hormones that into me.
- 6:09I'm like whatever, that has nothing to do with it, but it
- 6:11really does. So if you have that mindset,
- 6:14mindset of like who cares about hormones?
- 6:17You should care about hormones because hormones are what
- 6:21creates your body composition. That dog, let me explain.
- 6:27Estrogen, progesterone, testosterone, those 3 hormones
- 6:32are what have to kind of work together to cultivate an
- 6:35environment where your body is building muscle, burning fat,
- 6:38and doing all the things that it's always done and the way
- 6:41that it's always done them physiologically.
- 6:43But after you turn 30, you are biologically changing a bit, and
- 6:48so you have to change the stimulus that you're applying to
- 6:51your body in order to have your body maintain the composition it
- 6:55had prior to Those physiological changes that are happening
- 6:58because of the estrogen, the testosterone and the
- 7:02progesterone fluctuations that whether you like it or not,
- 7:04whatever you do, they do start to happen after age 30.
- 7:08Very brief synopsis of what these three hormones do.
- 7:11Estrogen helps us recovery. It supports your muscle growth.
- 7:14It helps us repairing those muscles after you tear them up
- 7:17in the gym. It also helps you maintain lean
- 7:19muscle mass. It is good for your metabolism.
- 7:21Think of estrogen as fat burning, muscle building fuel.
- 7:27When your estrogen estrogen starts fluctuating as it does
- 7:30after 30, your workouts feel harder, your recovery is not
- 7:33happening, and your strength is inconsistent and you might not
- 7:36notice that until or unless you are a lifter.
- 7:40Like for you it might look something similar to some days
- 7:43you can do a pull up, some days you can do 2 pull ups, other
- 7:46days you can barely do a dead hang which is just hanging from
- 7:48the bar. Your strength is fluctuating
- 7:51because your estrogen is also fluctuating.
- 7:54And then you have progesterone. And progesterone is kind of the
- 7:56opposite of estrogen in my brain.
- 7:59It kind of has more of a catabolic effect on your body.
- 8:02So it actually can be supportive of muscle growth or it can make
- 8:06you more prone to muscle breaking down.
- 8:08It kind of binds. It's a testosterone binder.
- 8:11So when I think of progesterone and having those levels be
- 8:14elevated, to me that's red flag. No, don't want that.
- 8:19But it does have to coincide with estrogen in your system,
- 8:22and as those two hormones fluctuate at different times at
- 8:26different periods, that creates an atmosphere in your body that
- 8:29is not conducive to build muscle.
- 8:32On to testosterone. Yes, you have testosterone.
- 8:35So as your testosterone is starting to decline even even
- 8:38just a little bit, that has an impact on your strength gains.
- 8:42That has an impact on the amount of muscle tone you can visibly
- 8:45see in your body and it is much more difficult to maintain the
- 8:50muscle mass you do have. So when you combine those 3
- 8:53hormones and their fluctuations which are completely normal,
- 8:56that is what's to be expected in your life.
- 8:59You have a recipe that is just as I said, it's an environment
- 9:03that is not supporting body composition.
- 9:06But there's a way we can combat this and that is training hard.
- 9:12All you ladies who are doing cardio or Orangetheory classes
- 9:18endlessly, that is not the type of training I'm talking about.
- 9:22Actually in Stacey Sims book it says after age 40 high levels of
- 9:27aerobic activity do not translate into any meaningful
- 9:31changes in lean body mass. The only solution to drop your
- 9:35fat to maintain your muscle is strength training.
- 9:37It has to be strength training and we are not talking about 5
- 9:42LB dumbbells or Pilates or any sort of class.
- 9:46You need to apply the stimulus to the muscles that will
- 9:50actually produce change, and that requires pretty pretty
- 9:54heavy weights, pretty high intensity.
- 9:57While you are lifting these heavy weights, your goal is to
- 10:00activate as many muscle fibers as you can.
- 10:04I, when I'm lifting A heavyweight, like if I'm doing a
- 10:07hip thrust, I am mentally envisioning my glute muscles
- 10:11firing, all kicking into gear, some of them snapping and
- 10:14tearing. Really I am.
- 10:16It's intense, my hamstrings, every part of that movement.
- 10:20I am envisioning my muscles engaging.
- 10:23I want to go so heavy. I want to recruit the maximum
- 10:26amount of engagement from the muscles that I'm asking to
- 10:30complete the task. The task being the hip thrust.
- 10:34And those types of muscle fibers are your type 2.
- 10:38OK, because you have two different types.
- 10:39You have type 1. Those are your endurance fibers.
- 10:42That is what sticks around in women.
- 10:44So you don't need to worry about those.
- 10:45Those are what are ignited when you're running and doing long
- 10:47distance things and not applying the stimulus.
- 10:50I'm talking about type 2 are the muscle fibers that are going to
- 10:54give you shape and tone. Those are the ones we lose with
- 10:58age. Those are the ones we need to
- 11:00stimulate through heavy strength training.
- 11:04Now you might be thinking how heavy is heavy enough?
- 11:07Because it's a really subjective term like lift heavy.
- 11:10What does that mean? And it's and it's different
- 11:13across the board. But I love the test that Doctor
- 11:15Stacey Sims puts in her book and I will just read this.
- 11:18It says how heavy is heavy enough?
- 11:20Pick up a weight and lift it 8 times.
- 11:23How hard are those last two reps?
- 11:26You have chosen the right weight if you are barely able to eke
- 11:30out the final Rep while maintaining good form.
- 11:35So for me to put it into context, if I'm going to do a
- 11:40bicep curl, OK, I might grab some 10 LB dumbbells.
- 11:44I wouldn't. But if I was a newbie, I'll grab
- 11:46some 10 LB dumbbells. If I do eight of those and that
- 11:50was easy peasy. That's that's too light.
- 11:54If I'm not struggling to complete those last two reps, I
- 11:57have to bump up the weight. And this is applied across the
- 12:01board. If I'm doing a squat and I'm
- 12:04using a rack or even a machine, say I'm doing a squat and I put
- 12:07£100 on there and I easily crank out eight reps Was I struggling
- 12:10with the last two? No.
- 12:12So add some weight. Keep adding weight to whatever
- 12:16exercise you're doing until you can barely finish the last two
- 12:20reps of eight. If you can barely finish those
- 12:25last two reps, you are lifting heavy enough.
- 12:29Strategy #2 To stop the inevitable muscle loss that
- 12:33happens after age 30, you need to challenge your muscles so
- 12:36your body adapts really quickly. If your workouts are becoming
- 12:41lighter and kind of less structured and more cardio
- 12:44based, which I fall into this trap all the time.
- 12:46Sometimes I just find myself heading towards the treadmill
- 12:49because I haven't planned out my week.
- 12:52I haven't planned out my lifts, I haven't updated my this or
- 12:54that. And so I just kind of mindlessly
- 12:57go through the motions of being at the gym.
- 12:59This isn't common for me because I, I know when I'm doing it, I'm
- 13:02aware and I really am focused on building muscle.
- 13:05But sometimes I'll just be going through the motions.
- 13:07I'll go to the treadmill, Maybe I'll do some light intervals,
- 13:10who knows. Then I'll go over here and do
- 13:11some of these. Oh, whatever.
- 13:13My body is not challenged during that workout.
- 13:16Your workout needs to be hard. Your workout needs to be hard.
- 13:22If your workout is not hard, that means your body has adapted
- 13:26to it and you need to increase the intensity, whatever that
- 13:29might be. Maybe you increase the reps,
- 13:31maybe you increase the weight you're lifting.
- 13:34Maybe you really hone in on mind to muscle connection and just go
- 13:38slow and change the tempo of your lifts.
- 13:40You need to do something because if your body has no reason to
- 13:44keep the muscle, it's going to let it go.
- 13:47So if your workout is not hard, your body says, well, I don't
- 13:51have to build muscle for this activity.
- 13:53And it literally has no reason to keep the muscle to build the
- 13:57muscle because you're not challenging your body enough.
- 14:01So less cardio, switch things up and really challenge your body.
- 14:06Make that work out hard strategy #3 to combat that muscle loss,
- 14:12you have to eat enough. If you haven't listened to my
- 14:14last two episodes on low energy availability, I am telling you
- 14:19this is I, I think it's honestly more common than what research
- 14:23stage, which states, which is 50% of women who identify as
- 14:26active are suffering with Lea, which is low energy
- 14:31availability, which just means that you are not giving your
- 14:34body enough calories to actually feel safe enough to let go of
- 14:40body fat. Your body doesn't feel safe
- 14:42enough to build muscle. So I have these women, my
- 14:45clients, who oftentimes they are very similar in personality
- 14:50types. They are higher achievers, they
- 14:53are detail oriented, and they really, really care about their
- 14:55health. Most of my clients are
- 14:58struggling with low energy availability.
- 15:00They're not fueling their body enough to build muscle.
- 15:04You can't build muscle when you're not giving your body the
- 15:07building blocks to build it. That's like saying build a
- 15:10house, but I'm not going to give you any materials to do that.
- 15:13It really is. That's, as I said in a couple of
- 15:16my episodes, that's the issue with GOP ones is you can't build
- 15:20muscle while on a GOP1 unless you're eating enough protein to
- 15:24actually build the muscle. And not just protein, you have
- 15:27to be eating enough carbs and fats as well.
- 15:30Now that right there, eating enough carbs, that is imperative
- 15:34for women after the age of 35 because carbohydrates play an
- 15:38even more critical role in your body composition at this point.
- 15:42So as a general rule of thumb from Doctor Stacy Sims book, she
- 15:46prescribes about 40% of your daily caloric intake to be
- 15:50coming from carbohydrates. That's best for athletes.
- 15:53It's best for body composition, it's best for building muscle
- 15:57and dropping fat. So remember, roughly 40% of your
- 16:01intake should be coming from carbohydrates.
- 16:04For me, I like to have about 39% of my food coming from
- 16:08carbohydrates. I have roughly 40% of my food
- 16:12coming from protein and the remainder is fat.
- 16:15That is a great formula for my body to drop fat and build
- 16:19muscle. The final strategy to stop that
- 16:22muscle loss after age 30 is to cut down your cardio.
- 16:27OK, cardio burns calories, but it does not send that strong
- 16:31signal to build or maintain muscle.
- 16:34Remember, cardio is type 1 muscle fibers.
- 16:37US women, we don't need to worry about type one.
- 16:39We keep those. We hold on to those.
- 16:40Those are endurance fibers. The long lean ones that come
- 16:44from running and doing all these long bouts of cardio you're used
- 16:47to doing. But we don't need to work on
- 16:50those because we want to build muscle.
- 16:52We want to ignite our type twos. Remember the ones that actually
- 16:55give us shape? The tone you're talking about,
- 16:58the only way to see that tone is to really build up those type 2
- 17:04shaping muscle fibers. You cannot do that with cardio.
- 17:08That's not the objective of cardio.
- 17:10Cardio's objective is aerobic fitness.
- 17:12It's still, you know, burn calories, whatever it may be,
- 17:15but your objective with cardio is not going to coincide with
- 17:18muscle building unless you use it really strategically.
- 17:21Doctor Stacey Sims talks about high intensity intervals for
- 17:25cardio, Sprint interval training for cardio.
- 17:28I have some episodes on that if you want more information
- 17:30pertaining to the types of cardio that she prescribes and I
- 17:33also prescribe to my clients and zone 2.
- 17:36So zone 2 is great. Zone 2 means that you find your
- 17:40heart rate zones, it's about 5 of them, and you stay within
- 17:43your zone to your second zone because that is the fat burning
- 17:46zone where your body is primarily running on its fat
- 17:49stores as fuel instead of carbohydrates.
- 17:51So keep your cardio strategic and keep your lifting sessions.
- 17:552 to 5 ladies, 2 to 5 high intensity.
- 17:58Now I made this silly little acronym for my clients to help
- 18:02them remember the rules for making muscle and call them the
- 18:04RAC rules. So R resistance that challenges
- 18:08you. You need to lift heavy enough to
- 18:09stimulate the muscle and remember that eight Rep rule.
- 18:12If you're lifting with eight reps and you can easily complete
- 18:15the last two, you got to go up and weight.
- 18:17OK? That's how you know that the
- 18:18resistance is challenging enough to actually build muscle.
- 18:23A. The A of our rack rules to build
- 18:25muscle apply progressive overload.
- 18:29Your body adapts fast. You have to give it a reason to
- 18:32change. So over time, increase the
- 18:34weight that you're lifting, increase the reps, change up the
- 18:37tempo, change up the exercises. As I said, your body adapts
- 18:41fast. You have to give it a reason to
- 18:43change. No progression, no change.
- 18:46And C Consistency over perfection.
- 18:49You do not need perfect workouts.
- 18:51Sometimes you're going to walk into the gym, do a couple of
- 18:54things and walk out. And that's OK because you're
- 18:56building the habit. You are consistently repeating
- 18:59the action that you want ingrained in your mindset as
- 19:03your identity. If you want to be somebody who
- 19:05goes to the gym five times a week and one of those workouts
- 19:08is crappy, but you still got there, you did it.
- 19:11You completed your objective. You solidified the habit.
- 19:13You are consistently repeating the action that you want to be
- 19:17part of your identity. Consistency builds the muscle
- 19:21that you want to see. In closing, remember that muscle
- 19:25loss after 30 is normal. What's happening to your body is
- 19:29physiologically expected. You are not broken.
- 19:32There is nothing wrong with you, but staying that way is
- 19:37optional. Once you understand that you
- 19:40have options and that you can empower yourself through
- 19:44education and the choices you make, that you can combat those
- 19:47physiological changes to see what you want to see, to feel
- 19:51how you want to feel, that's when you will actually start
- 19:54seeing change. You have to stop chasing that
- 19:58small, tiny physique because if you chase that after age 30,
- 20:02you're going to be frail, skinny fat, fall apart, and you're
- 20:06going to keep a lot of fat in your midsection to be honest.
- 20:09It's just, it's, it is what it is.
- 20:11It's your body's defense mechanism of you starving it.
- 20:14So stop chasing smaller, start building stronger, get
- 20:17consistent in the gym, empower yourself with education, and do
- 20:21what you need to do to see the changes.
- 20:23You want to see? Thank you for listening, ladies.
- 20:25If you do want custom macro formulations, custom strength
- 20:29training programs, my coaching client list is at capacity right
- 20:33now, but I may or may not have some spots going into the
- 20:37summer. So if you need anything, don't
- 20:39hesitate to e-mail me at racracrecomposition@gmail.com.
- 20:45And as I always say, ladies, please put your questions on
- 20:48Spotify or you could even put them on Instagram wherever you
- 20:52want because I would love for women to see your questions.
- 20:55Many of you have the same questions.
- 20:57And to me, it is so empowering to see women ask those questions
- 21:02that they're not afraid of how they look or what they might
- 21:05portray. Ask your questions, there is no
- 21:09bad question except for the one that goes unasked.
- 21:11So thank you for your emails, your messages, your kind words.
- 21:14I read them all. I might not be able to get back
- 21:16to all of them at all times, but I read them all.
- 21:19They fill my heart and they motivate me to keep doing what
- 21:22I'm doing for you ladies. So have a great week and you'll
- 21:25hear from me soon.
