Latest / The Body Recomposition Revolution | Fat Loss and Strength for Women 35+ / Fat Loss After 35: What Actually WORKS (Fat Loss Pyramid + Exact Priorities You Can Start TODAY)
Transcript
- 0:10So many women over 35 feel stuck in their bodies.
- 0:15They feel or have felt flabby, untoned, and completely unable
- 0:21to drop fat. And this is because it's not
- 0:23just you. This is because most women are
- 0:26focusing on the least impactful fat loss methods like endless
- 0:31cardio or cutting out all your carbs.
- 0:34Today we are going to go through the five ways our bodies burn
- 0:39fat, starting with the most effective and these five ways
- 0:43make up what we call the fat loss pyramid.
- 0:48At the base is the most effective way we drop fat
- 0:51leading up to the top of the pyramid, which is the least
- 0:54effective way to drop fat. We are starting at the bottom of
- 0:58the pyramid where you get the most bang for your buck, and
- 1:02we're heading all the way up to the top of the pyramid where
- 1:05endless cardio sits. So let's get into it.
- 1:09At the base of the pyramid, at the foundation at the very
- 1:13bottom is the most impactful method we utilize for fat loss.
- 1:19The base of the fat loss pyramid is called a calorie deficit.
- 1:24You must be in a calorie deficit to lose fat.
- 1:29Now you might be thinking, what is a calorie deficit?
- 1:33A calorie deficit happens when you are consistently eating less
- 1:39calories than your body burns through living, existing
- 1:44movement, exercise. So you're eating less food than
- 1:48your body burns. Now I'm going to throw some
- 1:52acronyms at you. You might want to get out a pen
- 1:54and paper or just mentally note what these acronyms are.
- 1:58And the first one is called your TD EE.
- 2:02This stands for the Total Daily Energy Expenditure, and all that
- 2:06means is the number of calories your body burns in a day.
- 2:10When I was first learning about these acronyms, I was like,
- 2:13well, what is BMR and what is TD EE and what is TEF?
- 2:17Don't even pay attention to that.
- 2:18You just need to know what your total daily energy expenditure
- 2:23is because that encapsulates. That includes your BMR, which is
- 2:27your basal metabolic rate, just the calories burned by staying
- 2:31alive, by existing. If you sat on a couch all day,
- 2:33these are the calories you're burning just sitting there and
- 2:36existing and not eating. It also includes your NEAT,
- 2:38which is your non exercise activity.
- 2:40You know, if you're a fidgeter, you have a higher NEAT.
- 2:42If you are a stagnant person, a bump on a log, a couch potato,
- 2:45you have a lower NEAT. It includes your exercise, which
- 2:48is your structured workouts and the TEF, which just Thermo
- 2:51effect of food, thermic, excuse me, effect of food.
- 2:54None of those acronyms matter in this scenario.
- 2:56We are paying attention to the TDE, total daily energy
- 3:00expenditure and encapsulates all the other acronyms I just gave
- 3:03you. That's what's important here.
- 3:05So your TDE is the total number of calories your body burns in a
- 3:11day. For example, we have Jessica.
- 3:15Jessica is a super busy teacher. She is 40 years old, 5 foot six,
- 3:21170 lbs. OK, Jessica's TD EE, which is
- 3:25the calories her body burns through breathing, moving,
- 3:28teaching, workouts, etcetera, is about 2200 calories a day.
- 3:33So let's play out these three scenarios #1 if she is eating at
- 3:36maintenance and she eats around 2200 calories a day, her body's
- 3:41burning 2200 calories a day. Result, she's staying the same.
- 3:44Physically, she's staying the same.
- 3:46She has no reason to lose weight and she has no reason to gain
- 3:49weight. Let's move into scenario #2
- 3:51surplus. So now Jessica's eating 2500
- 3:54calories a day. Just a tiny bump, but her body
- 3:57only needs 2200 calories a day. That extra 300 calories is now
- 4:03going to be stored, and a lot of times it's going to be stored as
- 4:06fat, especially if you don't have a lot of lean muscle on
- 4:10your body. Over time that adds up and it
- 4:13adds up quickly. On one day when you're eating
- 4:16ice cream and you're thinking, oh whatever, it's an extra 500
- 4:19calories. OK, well, if you continue doing
- 4:22that one time week, 2 * a week consistently, what do you know?
- 4:25A few months later, you're 5 lbs heavier.
- 4:27The last scenario scenario #3 the one we want, this is what
- 4:30we're striving for, is a deficit.
- 4:32We want to eat in a caloric deficit.
- 4:35So Jessica's eating 1900 calories a day instead of her
- 4:402200 calories a day. Now she's missing that 300
- 4:44calories a day, so her body has to dip into her fat stores.
- 4:48Her body is dipping into where she stores that extra energy,
- 4:53which is her fat. Now overtime that's going to
- 4:56result in fat loss. Now macros matter.
- 5:02Macros matter, protein matters, carbs matter, fat matters.
- 5:07But what matters more than that, what is the foundation of fat
- 5:11loss is that you are in a deficit because without eating
- 5:15less than your body needs, you're not going to drop fat.
- 5:19In regards to if that weight that's being lost comes from fat
- 5:24or lean muscle, that's when we move into the protein quadrant
- 5:28of the pyramid. I want to make this really clear
- 5:32because after you get past the caloric deficit, this is when
- 5:36you make the decision on if you want to be skinny fat or if you
- 5:40want to look toned, because either way you need to drop fat.
- 5:43And now that we've covered the caloric deficit, this is where
- 5:46we determine where that fat comes from.
- 5:50And here is where a lot of women make a huge mistake because tier
- 5:55#2 of the pyramid is the factor that's going to determine what
- 5:59you look like as you drop fat. Are you going to look skinny fat
- 6:05and flabby and damage your metabolism and gain it all back
- 6:08times 10? Or are you going to eat enough
- 6:11protein so that that weight loss does not come from lean muscle
- 6:15mass and fat, but primarily from fat, leaving you with your lean
- 6:20muscle to look toned and fit, leaving you with a higher
- 6:23metabolism so you can eat more, fuel more, feel better?
- 6:27This is where programs like Weight Watchers make me want to
- 6:30bang my head against a wall because it is not just about
- 6:34calories in, calories out. Without enough protein within
- 6:39that calorie deficit, the weight you lose is primarily going to
- 6:42come from lean muscle. That's that's just the brakes.
- 6:45We are moving right along the fat loss pyramid into the
- 6:49protein quadrant. We have Jessica.
- 6:52She has now gotten into a deficit.
- 6:54She's eating 1900 calories instead of her 2200 calories.
- 6:58Maintenance check. Most important component of fat
- 7:02loss. Done the deficit check.
- 7:04Now we have two other scenarios to cover.
- 7:08Scenario #1 Jessica is only going to eat 70 grams of protein
- 7:14per per day. This is not ideal.
- 7:17Jessica wants to be 140 lbs. So on the lower end, Jessica's
- 7:22protein goal every single day should be 140 grams of protein,
- 7:28the same number that she wants to weigh.
- 7:30So if you're Jessica and you want to weigh 140 lbs, then you
- 7:33should be eating 140 grams of protein per day.
- 7:37Just like Jessica is not doing bad Jessica.
- 7:40She's eating 70 grams of protein per day, but she's going to lose
- 7:44weight because she's in a deficit.
- 7:46Now here's the horrendous part that all of us have done. 50% of
- 7:51the weight she's going to lose is going to be her muscle and
- 7:55water, not her fat. 50% of that weight loss is muscle and water.
- 8:02So now Jessica weighs 140 lbs, but she's still in a bigger pant
- 8:06size than she envisioned. She still looks the same as she
- 8:09did when she was larger because she is skinny fat.
- 8:13She lost all her muscle. She has no tone.
- 8:18OK, now we have all been Jessica.
- 8:19We have all done those crash diets.
- 8:22We didn't count our protein. We ended up looking skinny fat.
- 8:25We gained it all back. Now Jessica's going to do what
- 8:28we have all done. And if you haven't done it yet,
- 8:30now is the time. She's going to do it again, but
- 8:34this time she's going to follow the protein guidelines for women
- 8:38above the age of 35. So now, every day, Jessica is
- 8:42eating 140 to 150 grams of protein every single day, and
- 8:48she's still losing weight because she's in a deficit,
- 8:52meaning she is eating less calories than her body needs to
- 8:56maintain her current larger size.
- 8:58That weight loss, every pound that clicks down off the scale
- 9:02is primarily coming from her fat stores and not her lean muscle,
- 9:07not her water mass. It is coming from her body's fat
- 9:11stores. The result?
- 9:13Jessica looks stronger. She looks more toned.
- 9:16She looks tighter. She looks more defined.
- 9:17It is true body recomposition when you drop fat and you gain
- 9:22or maintain your lean muscle and you are much smaller overall.
- 9:28And the best part, by giving your body what it needed, which
- 9:31was adequate protein, you have a higher metabolism, you have
- 9:36healthier hormones which affect every aspect of your life.
- 9:41Boom, good job Jessica. She has hit the bottom
- 9:44foundation of the pyramid which is the calorie deficit.
- 9:47This is what you need to make any kind of fat loss possible.
- 9:51Boom, she hit the protein intake, the second tier that
- 9:54protects her muscle. You can even build muscle while
- 9:57in a calorie deficit. This this was debatable 15 years
- 9:59ago. You can.
- 10:00The science shows you can. And eating enough protein
- 10:03ensures she's not just smaller, she's not just skinny fat, but
- 10:07she is leaner, stronger, and more metabolically resilient.
- 10:11Meaning you can have those cheat days, you can eat those treats,
- 10:14you can do those things way more often because your body is
- 10:18metabolically resilient. You have increased your resting
- 10:22metabolism because you increased your lean muscle mass.
- 10:26I remember this line. This is key.
- 10:28Calories decide if you lose weight.
- 10:31Protein decides if that weight that is lost is from fat or
- 10:37muscle. Calories decide if you lose
- 10:39weight. Protein decides if that weight
- 10:42is from fat or muscle. You want it to be from fat.
- 10:46We don't want skinny fat, we want strong.
- 10:51OK, so calories have set the stage.
- 10:53The protein has protected Jessica's muscle.
- 10:56She is now moving into the third quadrant, the third tier of our
- 11:01fat loss pyramid, which is lifting weights.
- 11:05Now, lifting weights is my favorite pastime.
- 11:10I just want to preface this section because so many women
- 11:12are so lacking in the confidence arena.
- 11:15They don't want to walk on a gym floor.
- 11:17They don't. They don't want to take up
- 11:19space. They don't want to touch the
- 11:20dumbbells. They don't want to wait for a
- 11:22machine. They don't want to feel awkward.
- 11:25You have to get over that. You have to.
- 11:29Nobody's looking at you. Nobody cares.
- 11:32The only person who cares is you.
- 11:34And the only thing you care about is how you look to other
- 11:37people. So get your butt out there.
- 11:39Lift your weights, take up space because you are not there for
- 11:43anybody else besides yourself. You are not there for anybody
- 11:46else in that gym besides yourself.
- 11:49So who cares what they think? And I promise you from somebody
- 11:53who has been in the gym for 15 years, anybody who is
- 11:57consistently in that gym, if we see somebody who has never
- 12:00touched a weight walking around like a lost puppy, the only
- 12:04feeling that we have towards you is admiration.
- 12:07Total admiration. Because every woman who is a
- 12:11seasoned lifter who has been on that floor knows the feeling
- 12:14that you are going through. And we are only looking at you
- 12:17in the same way that you might look at a child at the park who
- 12:20is getting on a bike and you see them falling down and you know
- 12:23they don't want to try again, but they do.
- 12:25And you in your head are just cheering them on.
- 12:27You are happy for them. You want to help them, but you
- 12:29don't want to make them feel uncomfortable.
- 12:31We all feel that way when we see women enter the gym floor.
- 12:35We are happy you're there. OK?
- 12:38Jessica is now on the weight floor.
- 12:41She is in a caloric deficit. She is eating enough protein and
- 12:44now she is lifting weights because that is what's actually
- 12:48going to build and shape her body.
- 12:51Lifting weights is what's going to build and tone your body, not
- 12:56endless cardio, because every time you lift a weight, you are
- 13:00applying a stressor on that muscle.
- 13:03You're applying a stressor on that muscle and that signals
- 13:06your body body. It signals your body to say,
- 13:08hey, I need this muscle. Don't let it go.
- 13:11I know we're in a caloric deficit and you're going to
- 13:13start letting go of things we're holding on to like fat.
- 13:17But the first thing your body is going to want to do is let go of
- 13:20muscle because it's the most metabolically expensive tissue
- 13:24in the body. And the only way that you can
- 13:26signal to your body, hey, keep this is by eating enough protein
- 13:31and by lifting weights. It's truly telling your nervous
- 13:34system hold on to this. We obviously I need it.
- 13:37I need to preface this next part.
- 13:39Runner ladies, I love you. I have many runner friends.
- 13:42But if you are just running, your body's not going to hold on
- 13:45to those muscles. You're not going to have a lot
- 13:47of shape. You are running your body.
- 13:50The last thing your body needs is muscle.
- 13:52So without lifting, but if you're still in a caloric
- 13:56deficit, you will have a skinny fat but smaller version of
- 14:02yourself. So the weights in combination
- 14:05with the protein, that's what sculpts your body.
- 14:08That is body recomposition. Remember this line, protein
- 14:12protects your muscle while you're in a deficit, but lifting
- 14:17weights improves it. That's how you go from just
- 14:20losing weight to actually reshaping your body.
- 14:25All right, Jessicas, moving into the 4th tier of fat loss, the
- 14:28one I am so afraid to talk about because I am horrible.
- 14:32I am so horrible at this one. It is sleep.
- 14:35Sleep is the 4th tier of fat loss.
- 14:40Jessica is in a deficit, which is the foundation of the
- 14:42pyramid. She's hitting her protein goals,
- 14:45which is the next layer. She's lifting weights.
- 14:48Now, if Jessica's constantly running on five hours of sleep,
- 14:53her body is going to fight her. So that lack of sleep raises her
- 14:58hunger hormones, which is called ghrelin, and it lowers your
- 15:01satiety hormones. I can never say satiety.
- 15:04Satiety, basically what makes you feel full, which is her
- 15:07leptin and makes her crave quick carbs, quit carbs like chips or
- 15:11Cheetos or candy. Those are quit carbs.
- 15:14Plus, she's not going to be able to recover from those lifting
- 15:18sessions. I am Jessica.
- 15:20I'm literally my face is getting warm because this is this is me.
- 15:24But I really, I'm really doing everything I can to remedy that.
- 15:28So under the guise of Jessica, I'm going to continue talking
- 15:31about how horrible I am at this tear.
- 15:34So sleep is not the foundation. It's not as critical in terms of
- 15:38losing fat as being in a deficit.
- 15:40And the other two, which was lifting weights and protein.
- 15:42But it's like the support beams, OK?
- 15:45It keeps everything else standing strong.
- 15:48And you need 7 to 9 quality hours of sleep if you are
- 15:54somebody like me who is constantly on go.
- 15:58I don't know if I'm just born that way, but I, I swear I was.
- 16:01I've been just naturally on speed since the day I was born.
- 16:05I'm an early riser. I move, I go, I don't stop
- 16:08talking. It's just the way it was made.
- 16:10But now I'm 37 years old and it is doing a massive disservice to
- 16:13me. So I'm in the process of
- 16:15remedying that. I'm getting my hormone panels
- 16:18done in the next few weeks. But until then, I'm going to
- 16:20talk about the the havoc that low sleep has wreaked on my
- 16:25body. So #1 getting less than 7 to 9
- 16:28hours of sleep, which that's hard for me to even say because
- 16:31I'm so jealous of anybody who can naturally just do that.
- 16:34The first negative impact is the hormone regulation.
- 16:37So having poor sleep increases ghrelin, which is the hunger
- 16:40hormone. It decreases leptin, the
- 16:41fullness hormone. And this makes Jessica, AKA me,
- 16:45hungrier and more likely to crave high sugar, high fat
- 16:48foods. And they do this makes a calorie
- 16:51deficit so incredibly hard. It really does.
- 16:54I have a lot of mental tricks up my sleeve that I pull out when
- 16:57I'm in this type of phase, this mental phase at night where I
- 17:00want all the fats and treats I do.
- 17:02One of them is to just brush my teeth.
- 17:04Another one is to have tea. And that taste in your mouth
- 17:07just kind of puts you in a state of relaxation and not not needy
- 17:11enough to get off the couch or get out of bed to go get some
- 17:13snack foods. Although I have done it.
- 17:15The other thing, cortisol rises with lack of sleep, which not
- 17:18only increases your fat storage bridge, especially belly fat,
- 17:21but also makes muscle recovery slower.
- 17:25Definitely seeing that in my body composition.
- 17:27I've never struggled with sleep quite as much as I do now.
- 17:31And I'm in the process of just checking all the boxes, trying
- 17:35to do all the things before I go down a more intense route of
- 17:39remedying the lack of sleep situation.
- 17:42But the biggest thing that happens, well, the biggest thing
- 17:44in my mind that happens while you're sleeping in deep sleep is
- 17:47the body releases growth hormone.
- 17:49And growth hormone is crucial for repairing the muscle that
- 17:53you tore while you're lifting. Because when you're lifting,
- 17:55you're putting tiny little microscopic tears in your
- 17:58muscle. That muscle needs to be repaired
- 18:01in order to get bigger and stronger and give your body that
- 18:04toned look. That can only happen if you have
- 18:08enough deep sleep because that is the only time your body
- 18:12releases growth hormone. Very unfortunate for me.
- 18:15Not without that sleep. Jessica may train hard, but her
- 18:19muscles are not going to recover optimally, which means less
- 18:23strength gain and less visible definition.
- 18:26Horrible. And when Jessica and I under
- 18:28sleep, our workouts are heavier, our motivation drops, our form
- 18:32suffers, it blows our training session, it blows our calorie
- 18:37burn. It really is pretty
- 18:39counterproductive to even go in for a lifting session when I'm
- 18:41running on five hours of sleep. But since I have habits and
- 18:45systems so deeply ingrained in my body, I can't skip it.
- 18:49I'm sorry, I'm a flawed human. I won't.
- 18:53I just go there and go through the actions and then go home
- 18:55annoyed that I didn't sleep. I'm working on it.
- 18:58It also, studies have shown that chronic sleep restriction
- 19:01decreases insulin sensitivity, which just means it makes it
- 19:04harder for your body to use carbs for energy and instead
- 19:07store them as fat. Atrocious.
- 19:08Horrible. So bottom line, sleep doesn't
- 19:11directly cause fat loss? Like a calorie deficit, but
- 19:14without it, Jessica's body and my body and your body is working
- 19:18against you because more hunger means harder to stick to the
- 19:21deficit, slower muscle recovery, which means less definition, and
- 19:25higher cortisol, which means more fat storage.
- 19:27Here's the key line for this. If protein and lifting are how
- 19:31you shape your body, sleep is the recovery tool that locks
- 19:35those results in. And last but not least, and also
- 19:40one of my favorite methods that I overuse all the time, cardio.
- 19:43The 5th and final tier of the fat loss pyramid.
- 19:48Now, cardio, cardio is pretty much where all women start to
- 19:53lose fat and that's where they start spinning their wheels
- 19:56because they are on that elliptical, that treadmill, that
- 19:59stair climber for hours a day. And they're like, why do I just
- 20:02feel tired? Look, puffy, can't eat anything.
- 20:05When I do, I blow up. Well, it's because you started
- 20:08at the top of the pyramid instead of the bottom.
- 20:10And nothing's going to happen until we go from the bottom up.
- 20:14Now cardio has its place. I'm a cardio lover.
- 20:17Cardio is awesome for your heart health, for your stamina, but it
- 20:20is not the driver of fat loss. OK, so if Jessica tries to
- 20:25outrun her fork, she's just going to end up exhausted,
- 20:29swollen, frustrated, hormones out of whack.
- 20:32All the above, which basically is the majority of my clients,
- 20:36when they come to me, they're cardio Queens and I actually
- 20:38love that because I know they work hard.
- 20:40I know they're not afraid to do what they need to do to get
- 20:42things done. They're just doing everything
- 20:43they can do plus more, and nothing's happening.
- 20:45We're just going to start at the bottom and go to the top instead
- 20:48of that reverse pyramid. Quick overview of the entire fat
- 20:53loss pyramid starting at the bottom.
- 20:55The foundation is the deficit. This is where weight loss
- 20:59happens. Coming in at tier #2 is protein.
- 21:03Protein is going to protect the muscle you have.
- 21:05Protein is also going to build some muscle.
- 21:08It decides what you lose. When you're losing weight, are
- 21:12you going to lose fat or are you going to lose muscle?
- 21:15Protein determines your body composition.
- 21:17Don't look skinny fat or do you want to look toned?
- 21:20You want to look toned. Eat enough protein into tier #3
- 21:25is lifting now. Lifting is what's going to shape
- 21:28your body. This creates the shape of your
- 21:31body. You want a bigger butt?
- 21:32Lift heavier on the glutes. You want more capped shoulders
- 21:36to have a really athletic frame? Lift your doubts more often.
- 21:40Lifting. It's what's going to build your
- 21:41frame. You decide what you want your
- 21:44body to look like. That's what I love about lifting
- 21:47sleep, the shame. Sleep supports recovery and
- 21:51hormones. You need this, I need this, I'm
- 21:53struggling. You need sleep.
- 21:55Don't let it slip away from you. And if it has, do what you need
- 21:59to do to make it right. I'm actually preparing the
- 22:01entire episode on this in hopes that I can remedy the situation
- 22:04for myself and speak about it. OK #5 the very tip of the fat
- 22:08loss Pyramid, Cardio, cardio. View it as your, your extra
- 22:12credit. You know, if you're sitting on
- 22:13this podcast listening about the fat loss pyramid, I know you're
- 22:17somebody who likes extra credit. You're going to do that cardio.
- 22:19Do it. It is the salt of life.
- 22:22I have so many clients who love cardio.
- 22:25I just had a client last week do an incredible relay.
- 22:28She's 50 something and she did an incredible job with a team of
- 22:33other women. I think it was a 10K relay.
- 22:35Oh my gosh. She runs.
- 22:36But you know what she does differently now?
- 22:38She lifts and she eats enough protein and she was stronger and
- 22:41faster and better than she's ever been before.
- 22:43So all that being said, that is the fat loss pyramid.
- 22:49You don't start building a house from the roof down.
- 22:53You don't start dropping fat from the top of the pyramid
- 22:56down. Start at the foundation, start
- 22:58at the base. And if you're like me when you
- 23:00first started, you're probably wondering, wait, back to the
- 23:03calorie deficit, the foundation. How do I know what my TD EE is?
- 23:08How do I know what protein I should eat and how much and how
- 23:11many carbs and how many fats? I can help you with that.
- 23:13In the show notes, you can click on my e-mail address
- 23:18racfitnessmn@gmail.com, RAC fitnessmn@gmail.com and I can do
- 23:26a customized macro plan for you. It's comprised of three quizzes.
- 23:30They don't take long. If you do want to do it, please
- 23:33have a tape measure handy. Please.
- 23:34You wouldn't believe how long this holds people up.
- 23:36If you need your macros customized, shoot me an e-mail.
- 23:39I can give you a very detailed one page PDF on what macros you
- 23:43should be eating, when you should be eating them, what you
- 23:46should be eating, etcetera. There's also some really great
- 23:50online calculators you can do that will give you a relatively
- 23:54detailed outline. I have a program that gives you
- 23:58your carb tolerance type as well as your macro amounts.
- 24:01But before I started using that program, I would just go on to
- 24:05calculators.net and use the macro one.
- 24:08It's a great place to start to just determine your TDE.
- 24:11Follow it for a couple weeks. If you're following it to A and
- 24:15you're not dropping weight, well then you're not in a deficit.
- 24:18That's the facts. If you want to start losing
- 24:21weight, you have to track your food.
- 24:23That's a non negotiable. There's no way around it.
- 24:25Not until you're seasoned with understanding exactly what you
- 24:28are eating. It's a learning experience, as
- 24:30is everything in life that's worth pursuing.
- 24:32OK, thank you for joining me. And again, if you want help
- 24:35calculating your macros, go to the show notes, click on my
- 24:37e-mail address, shoot me an e-mail.
- 24:39I can do an individualized macro plan for you.
- 24:42I'm not taking on clients at this moment, but I can't.
- 24:44And do those individualized macro plans that include your
- 24:48carb tolerance type. This has been another episode of
- 24:51the body Recomposition revolution with Robin and I'll
- 24:54be back with more science backed strategies next time.
- 24:57Until then, thank you for listening and keep lifting
- 25:00ladies.
