- 0:19youth athletes, coaching beginner athletes of any age,
- 0:21and supporting brand new coaches as they find their way.
- 0:24With that in mind, let's grow. This is Maddie Riley, I'm a
- 0:28sports dietitian and today I'm going to be talking to you about
- 0:31holiday fueling. We'll be talking about 3
- 0:34different ways that you can approach holiday fueling with
- 0:37your athletes in order to set them up for success.
- 0:39So that when they come back from Thanksgiving or Christmas break,
- 0:43not only are they injury free, but they are also feeling
- 0:46mentally prepared to take on a season and not burnt out from
- 0:50trying to eat super, super healthy and trying to do things
- 0:53that are extremely different from what their family is doing.
- 0:57So there are three things that we'll talk about today #1 is a
- 1:00performance. Plate number 2 is what can we do
- 1:04on those days like Thanksgiving, like Christmas dinner, in order
- 1:07to set ourselves up for success? And also, how can we make this
- 1:11fun for our team and get everyone involved so that they
- 1:15feel like this isn't a chore? Our number one thing is teach
- 1:19them how to use the performance plate method.
- 1:22Now, I have handouts for this on my website that give people lots
- 1:25of different ideas of how to fill this out.
- 1:28But you can easily find this with a quick Google.
- 1:30So if you Google performance plate athlete, you're going to
- 1:34come up with lots of different visuals.
- 1:37The key here is that this performance plate can be used in
- 1:40any situation. So if your athlete is going to
- 1:44their aunt uncle's house and the foods there will feel not
- 1:48familiar or they feel like they have less control over adding
- 1:51some of those healthier foods that they would have access to
- 1:53at home or in the dining hall, they can still use this
- 1:56performance plate and set themselves up for success.
- 2:00Now, the performance plate has four components.
- 2:02It has carbohydrates on it, it has protein, it has color from
- 2:06fruits or veggies, and it also has healthy fats.
- 2:10The healthy fats are going to be off to the side because healthy
- 2:13fat is often incorporated. If you think of cooking with
- 2:16olive oil or butter or adding nuts and seeds on top of a
- 2:20salad, we do want that healthy fat component to be there, but
- 2:24it's not going to make up a large portion of our plate.
- 2:27This performance plate is also great because it's going to vary
- 2:31based on your athletes intensity of workouts.
- 2:35And this is key because if your athletes are eating the exact
- 2:38same thing in the exact same ratio the entire season or even
- 2:42during the week, then they're missing out on setting
- 2:45themselves up for a good workout and also recovering properly
- 2:49afterwards. When you Google this performance
- 2:52plate, you're going to come up with three different versions.
- 2:55There's an easy day plate, a moderate day plate, and a hard
- 2:59day plate. When my athletes are in season,
- 3:02we only use the moderate day plate and the hard day plate.
- 3:06And the reason for this is even if an athlete takes a day off
- 3:09when they've had cumulative buildup of even 6 days.
- 3:14So say your athlete works out six days a week and they take
- 3:16one day off. During that one day off, we're
- 3:19ultimately recovering from all the work that we've done during
- 3:22the week, and we still need more carbohydrates and protein than
- 3:26we would if we were someone who just does yoga every day or only
- 3:30goes for light walks during this offseason period.
- 3:33There is an easy day plate that we could incorporate, but I
- 3:37would be hesitant to do so. And I would emphasize to your
- 3:41athletes that this easy day plate can be very tricky when
- 3:45we're in a situation where we don't have control over our
- 3:47food. So for example, if you're at
- 3:50home and you have all of these different things that you can
- 3:52put together, then maybe you can make your plate half fruits and
- 3:56veggies. So that one's going to be half
- 3:58fruits and veggies, 1/4 protein and a quarter carbohydrates.
- 4:02But if you go to your aunt and uncle's house and that's just
- 4:05not an option or they aren't serving a lot of color in the
- 4:091st place, then making your plate half green beans is
- 4:12definitely not going to benefit you.
- 4:14So using that moderate day plate, in that hard day plate,
- 4:17we can kind of separate out. OK, I have an easy run today no
- 4:21matter what. So no matter if the color part
- 4:24of my plate has to be a little bit pumpkin pie, I'm going to
- 4:27make sure that I have these components.
- 4:30And this is great because it also takes the mental pressure
- 4:33off of this for your athletes when the foods are not familiar
- 4:36to them. So in this circumstance, for
- 4:39example, if we're making a moderate day plate, which is
- 4:42about equal thirds of protein, carbs, herbs and fruits and
- 4:45veggies. Again, if you Google it, you
- 4:47will find so many examples of these.
- 4:51We can have our protein component be Turkey, we can have
- 4:55our carbohydrate component be mashed potatoes and a roll, and
- 4:59we can have that color component be even, like I said, a little
- 5:03bit of pumpkin pie and maybe we have some salad or green beans
- 5:07and some cranberry sauce. And so emphasizing to them that
- 5:11what fits out that component of the of the plate does not have
- 5:16to be perfect because this is going to give your athletes
- 5:19confidence. And we want our athletes to feel
- 5:23as though they have confidence and not stress around holiday
- 5:27fueling. This performance plate is also
- 5:30great because it's going to help them to fuel during the season
- 5:34as well. And so during this time when
- 5:37they have a little bit more headspace, they're not super,
- 5:39super focused on training a performance plate.
- 5:42And kind of learning how to make that plate into those components
- 5:46is only going to serve them when they get back to doing harder
- 5:49workouts and when they're really focused during the peak of the
- 5:53season. Now, the second thing that we
- 5:56want to focus on is that actual big day so we can tell them,
- 5:59hey, go make a performance plate.
- 6:02This is going to be great for fueling your workouts.
- 6:04This is going to be great for not injuring yourself.
- 6:07But what I see a lot of athletes doing and even coaches and
- 6:11parents and people in between is on that big day.
- 6:15So when we have Thanksgiving dinner, we don't eat breakfast,
- 6:19we don't eat lunch, maybe we have a few cheese and crackers
- 6:22and then we show up for dinner and we are absolutely starving.
- 6:26This is a huge mistake for athletes.
- 6:30There's a term called within day energy availability, and that
- 6:33term basically means if we have the same total calories
- 6:38throughout the day between two different athletes, but one
- 6:41athlete skips breakfast and lunch and eats a huge dinner,
- 6:44and one athlete eats a breakfast, a lunch.
- 6:48And then maybe they have a smaller plate or they don't go
- 6:50back for seconds at that Thanksgiving dinner, but they
- 6:53still enjoy all of those foods. The athlete that has spread
- 6:56their energy intake throughout the day is going to have much
- 7:00fewer or much lower markers of inflammation, which can
- 7:04contribute to injuries over time.
- 7:06We're also going to have higher or lower incidence of bone
- 7:11breakdown and better muscle building.
- 7:14All these things that are going to contribute to consistency
- 7:16when it comes to training. And also we're going to be able
- 7:22to control ourselves a lot better and make better decisions
- 7:24on that. Thanks giving meal.
- 7:26And if we're not starving, that breakfast should be a normal
- 7:30breakfast. Whatever your athlete normally
- 7:32eats, they should be eating on Thanksgiving lunch.
- 7:36Maybe their other family members are not eating.
- 7:39And so helping them to have skills of, hey, even if your
- 7:42family members are not eating, they're not running 30 miles per
- 7:45week. You're going to need that fuel
- 7:48at lunch. And if that means making a
- 7:49sandwich and feeling a little bit uncomfortable in that moment
- 7:52or taking on some jokes from family members, remind them that
- 7:56you're an athlete and you're trying to show up for a really
- 7:59competitive season this spring and track.
- 8:01And that starts now. Now that eating before big
- 8:05meals, it also translates to afterwards.
- 8:08So I also see a lot of athletes who will say, well, I ate this
- 8:11huge Thanksgiving dinner, so I probably should skip breakfast
- 8:15or not eat as much the following day.
- 8:17And that's just not how our body works.
- 8:19So our body is very good at taking on that extra energy and
- 8:23knowing what to do with it. It's not very good at taking it
- 8:27into the next day. And so when you show up for that
- 8:30run the next day and you're under fueled because you waited
- 8:34until the afternoon and you barely ate breakfast and lunch,
- 8:37that workout is not going to go very well.
- 8:39So A, we're not getting the performance benefits from that
- 8:42workout, but B, you also have put yourself at a higher risk
- 8:46for injury. And so also reminding your
- 8:49athletes that just because you had one big meal does not mean
- 8:52that the next day should look any different from how it
- 8:55normally does. Finally, we want to make this
- 8:59fun for our athletes. And so if our athletes are
- 9:03really struggling with wanting to make sure that we're really
- 9:08setting ourselves up for a, you know, a killer track season or a
- 9:12killer indoor season and they're feeling really nervous about
- 9:15this time, it can be fun to have team challenges.
- 9:19And these team challenges might be like you're at home, so maybe
- 9:23you try everyone tries a new recipe and sends a picture to
- 9:27your your team group chat. Or maybe you have a chef
- 9:32challenge and they have to come up with some new meal that
- 9:36incorporates Brussels sprouts or something that they normally
- 9:39wouldn't have. Or maybe you have a snack
- 9:41challenge and you make a healthy sweet or a healthy snack that
- 9:44they can have. All of these are great ways to
- 9:47make sure that your athletes are having fun.
- 9:50Because what can happen is your athlete focuses so, so much on
- 9:55eating perfectly and eating super, super healthy during this
- 9:58time that when they come back in January from winter break, they
- 10:03just feel exhausted. If you think about this like
- 10:06holding a book up, if we are restricting and trying to be
- 10:09perfect and really holding up that book, that's going to get
- 10:13tiring and eventually we're going to have to let it drop.
- 10:15And we do not want that to be right in the middle of our
- 10:18season. And so especially during this
- 10:20time when training volumes are usually lower, let's make sure
- 10:24our athletes are having fun and enjoying themselves and not
- 10:27putting themselves in a place where they're going to be wiped
- 10:30out. I hope this has given you some
- 10:33good tips both for your athletes and for yourself.
- 10:36If you would like a little bit more information on the

- 10:45breakdown of what can go on those different portions of the
- 10:48plate, what they look like, which again, you can just Google
- 10:52a performance plate, it will come up.
- 10:54And also some of the nuances there.
- 10:57So for example, some things fit into multiple categories like
- 11:01beans, Beans are protein. Beans also have a good source of
- 11:04carbohydrates. So how to help your athletes to
- 11:07deal with that? And also grocery, grocery tips
- 11:11for parents. And so if you have parents who
- 11:14are feeling a little bit nervous, their athlete maybe had
- 11:18a really good cross country season and they want to do as
- 11:22much as they can to help their athlete to be healthier, but
- 11:25that's just not something that they've done in the past.
- 11:28There is a really good parent handout in there that's going to
- 11:31explain to them the needs of their athlete and how those are
- 11:34different from their needs, as well as give them lots of
- 11:38grocery tips to help to make that performance plate happen
- 11:42when they do have control over that.
- 11:45So great handouts there. If your athlete needs a little
- 11:47bit more support during this time and you maybe have an
- 11:50athlete that's super, super type A and is just struggling when
- 11:54they're not at school and don't have that consistent routine,
- 11:58feel free to send them my way. I do take one-on-one consults
- 12:02and we can have some good support and some good
- 12:04accountability during this time. And I see a lot of athletes who
- 12:08will use that and then they go into the track season and they
- 12:11have all of these new skills that they've gained.
- 12:15Instead of getting to track season and realizing maybe we
- 12:18should have used this two months to build some of those skills
- 12:21and some of those habits. If you have any questions,
